Muscle Mission
Show your strong muscles! Squish, flex, and feel all the parts of your body that help you move.
Materials and setup
- open space
- water bottle (improvised weight for Early Elem+)
- stopwatch or phone timer
- paper and pencil
- wall or doorframe (for Early Elem hang exercise)
Parent note
Scale exercise difficulty to the child's current fitness — prioritize good form over rep count. Stop if any joint pain. The hang exercise for lats can be swapped for towel rows if no bar is available.
How this changes by age
Pre-K (ages 3–4)
Show your strong muscles! Squish, flex, and feel all the parts of your body that help you move.
Steps
- Strong Poses: stand tall. Parent calls 'show me your strong arms' — child flexes biceps. Continue: strong legs (squat hold), strong belly (suck in), strong back (stand tall).
- Squish Check: gently squeeze each muscle — 'squishy when relaxed, hard when flexed'. Flex arm, then relax. Feel the difference.
- Muscle Movements: clap 10 times (arm muscles), stomp 10 times (leg muscles), nod 10 times (neck muscles), wiggle 10 times (whole body).
- Animal strength: pretend to be a strong animal for 10 seconds each — gorilla (arms), kangaroo (legs), turtle (back).
- Cool down: lie on back and take 3 big breaths. Notice how calm the muscles feel now.
- Trace your flexed arm on paper; decorate the muscle.

Kindergarten (ages 5–6)
Meet your biceps and triceps. Discover how opposite muscles work together every time you move your arm.
Steps
- Place your right hand on your left bicep. Bend your left arm — feel the bulge! That's your bicep tightening.
- Now keep your hand in place and straighten your arm. The bicep goes soft. Move your hand to the back of the upper arm — feel that? The triceps is now tight. Biceps and triceps take turns.
- 20 arm curls counting out loud: bend-straighten, bend-straighten. Halfway through, check: is your bicep tired?
- Repeat for legs: quadriceps (front of thigh) and hamstrings (back of thigh). Do 10 squats and feel both.
- Play Muscle Match: parent names a body action ('jumping'), child names a muscle group it uses ('legs — quadriceps and calves'). 8 rounds.
- Cool-down stretch: reach for toes, hold 10 seconds. Reach for the sky, hold 10 seconds. Feel the muscles lengthen.

Early elementary (ages 6–8)
Map 9 major muscle groups and build a 15-minute workout that targets every one of them. Track what 'feels hard' to find your strong and weak areas.
Steps
- Learn and locate 9 muscle groups on your body: biceps, triceps, pectorals (chest), deltoids (shoulders), lats (upper back), abs (core), quadriceps, hamstrings, calves.
- Assign one simple exercise to each group: biceps (arm curls with a water bottle), triceps (wall push-offs), pectorals (push-ups), deltoids (arm circles), lats (hang from a bar or doorframe), abs (30-second plank), quadriceps (squats), hamstrings (bridge lifts), calves (calf raises).
- Design a 15-minute circuit: 1 minute per exercise, 30 seconds rest between. Write it on paper in order.
- Run the workout. After each exercise, rate how hard it felt on a 1-5 scale and write it down.
- Strong/Weak Map: circle the 3 highest ratings (hardest for you = weakest muscles). Circle the 3 lowest ratings in a different color (easiest = strongest).
- Repeat the workout 2 more times this week and track whether the hard ones get easier (they will — that's muscle adaptation).

Upper elementary (ages 8–10)
Go deeper into muscle science: fast-twitch vs. slow-twitch fibers, antagonistic pairs, and how to train for strength vs. endurance. Design a targeted 10-minute program for a specific goal.
Steps
- Research the two main muscle fiber types: slow-twitch (type I) — endurance, sustained effort, fatigue-resistant, used in long runs; fast-twitch (type II) — explosive, short bursts, fatigue quickly, used in sprints and heavy lifts. Most people have ~50/50, but elite sprinters have ~80% fast-twitch and marathoners have ~80% slow-twitch.
- Build an antagonistic-pair reference chart. List 6 pairs with the motion each produces: biceps/triceps (elbow flex/extend), quadriceps/hamstrings (knee extend/flex), pectorals/rhomboids (arm push/pull), hip flexors/glutes (hip flex/extend), abs/erector spinae (trunk flex/extend), tibialis anterior/calves (ankle dorsiflex/plantarflex).
- Pick one training goal: (a) sprint speed, (b) long-run endurance, or (c) overall strength. For (a), design mostly short all-out intervals (10 seconds on, 50 seconds off × 8). For (b), sustained steady effort (5 minutes at conversational pace, 1 minute faster, repeat × 2). For (c), 2 sets of 10 reps at moderate resistance for 5 exercises hitting different muscle groups.
- Run the 10-minute program you chose. Track: heart rate before, peak during, 2 minutes after. Write a muscle-fatigue rating (1-5) for each exercise.
- Reflection essay (1 page): which fiber type did your program target more? Why does the recovery pattern you observed (how fast your heart rate dropped) make sense given that?
- Extension: look up delayed-onset muscle soreness (DOMS). Why does it usually peak 24-48 hours after hard exercise, not right away? Write 3 sentences.

- Design a goal-specific workout and evaluate it using heart-rate and fatigue data
Safety and evidence note
Read the full activity before beginning. An adult should supervise tools, heat, food, outdoor work, movement, and experiments as appropriate. Completion records that the activity was done; the child’s explanation, work sample, photo, or demonstration is stronger evidence of learning than a completion check alone.
